warm up:

600 choice


drill set:

1×300 swim, every 3rd length backstroke

6×50 free on cruise+10 sec, descend 1-3, 4-6

4×75 (25 kick/50 drill)

6×50 free on cruise+5 sec, descend 1-3, 4-6


main set:


#1 pull

#2 put the pulling gear up on the deck and use fins

#3 no gear.  No fins, no pulling gear.

#4 any gear you want, but this is the best effort of the set.


last set:

4×50 free on cruise+10 sec, ascend 1-4
