Drill set:
1 x 300 free, every third length backstroke
8 x 50 odds are non-free, evens are free – drill swim by 25s
700

Main set:
1 x 500 on Cruise
5 x 100 +10 but swim at -5 pace
1000/1700

2-4 rounds:
1 x 200 -5
50 easy
1 x 100 -5
50 easy
400 per round
2 rounds = 2500
3 rounds = 2900
4 rounds = 3300
