Warm-up:

300 every 3rd kick
6×50 Drill (2 – 1 arm, 2 – finger tip drag, 2 – catch up)
3×50 Kick
3×50 Pull

Main Set:
4×200:
  50 Build – 150 moderate
  100 Build – 100 moderate
 150 Build – 50 moderate
  200 Fastish
3×100:
  25 FAST – 75 EZ
  25 EZ – 25 FAST – 50 EZ
  50 EZ – 25 FAST – 25 EZ
4×25 Sprint flag to flag. Start head down on your stomach at the flag. Flag to wall is EZ
50 (25 underwater – 25 swim)
50 (25 swim – 25 underwater)
100 EZ
