1 x 100 kick with fins

1 x 100 free with pull buoy

1 x 100 IM drill

Main set, four rounds:

1 x 150 +20 or at least 10 seconds rest – 50 fly, 50 back, 50 breast

1 x 150 free +10 moderate

1 x 100 IM +15 or at least 10 seconds rest

1 x 100 free +10 moderate

1 x 75  +15 – 25 fly, 25 back, 25 breast

1 x 75 free +10 moderate

1 x 50 fly fast – then go directly to 1 x 50 easy choice of stroke

second round the last 50 is back, third round the last 50 is breast, fourth round the last 50 is free
